Box Breathing, 4-7-8 & Pranayama: Which Breathwork Is Right for You?

Box Breathing, 4-7-8 & Pranayama: Which Breathwork Is Right for You?

Of all the wellness tools available to you, your breath may be the most powerful — and the most underused. It's always with you, it's completely free, and it has the ability to shift your physiological state within seconds. Slow it down and you activate the parasympathetic nervous system — rest, digest, heal. Speed it up with intention and you can release stored emotion, increase energy, and expand consciousness.

The ancient yogis knew this. Modern neuroscience confirms it. Here's a guide to the most effective breathwork techniques and how to choose the right one for your needs.

Why Breathwork Works

The breath is the only autonomic function of the body that you can consciously control — making it a direct bridge between your conscious mind and your nervous system. When you change your breathing pattern, you change your brain chemistry, your heart rate variability, your stress hormones, and your emotional state.

Regular breathwork practice has been shown to:

  • Reduce anxiety, stress, and cortisol levels
  • Improve sleep quality
  • Increase focus and mental clarity
  • Support emotional processing and release
  • Boost immune function
  • Deepen meditation and spiritual practice

Box Breathing (4-4-4-4)

Best for: Stress relief, focus, performance, anxiety

Box breathing — also called square breathing — is one of the most widely used breathwork techniques in the world, practiced by Navy SEALs, athletes, surgeons, and meditators alike. Its symmetrical pattern creates immediate nervous system balance.

How to Practice

  1. Inhale through the nose for 4 counts
  2. Hold the breath for 4 counts
  3. Exhale through the mouth for 4 counts
  4. Hold empty for 4 counts
  5. Repeat for 4–8 rounds

When to use it: Before a stressful meeting, during an anxiety spike, before meditation, or as part of your morning ritual. See our Morning Ritual guide for how to incorporate it into your day.

4-7-8 Breathing

Best for: Sleep, deep relaxation, anxiety relief, emotional regulation

Developed by Dr. Andrew Weil based on pranayama principles, the 4-7-8 technique is one of the most effective natural tools for inducing deep relaxation and sleep. The extended exhale activates the vagus nerve and shifts the body into a profound parasympathetic state.

How to Practice

  1. Exhale completely through the mouth
  2. Inhale through the nose for 4 counts
  3. Hold the breath for 7 counts
  4. Exhale completely through the mouth for 8 counts
  5. Repeat for 4 rounds to start; work up to 8

When to use it: Before sleep, during moments of acute anxiety, or after an emotionally intense experience. Pair with our Crystal Sleep Rituals guide for a complete evening wind-down practice.

Alternate Nostril Breathing (Nadi Shodhana)

Best for: Balance, clarity, pre-meditation, nervous system regulation

Nadi Shodhana is one of the most revered pranayama techniques in the yogic tradition. Nadi means "channel" and shodhana means "purification" — this practice clears and balances the two primary energy channels of the body (ida and pingala), corresponding to the left and right hemispheres of the brain.

How to Practice

  1. Sit comfortably with your spine tall
  2. Rest your left hand on your left knee. Bring your right hand to your face, index and middle fingers resting between your eyebrows
  3. Close your right nostril with your right thumb. Inhale through the left nostril for 4 counts
  4. Close both nostrils. Hold for 4 counts
  5. Release the right nostril. Exhale through the right for 4 counts
  6. Inhale through the right for 4 counts
  7. Close both nostrils. Hold for 4 counts
  8. Release the left nostril. Exhale through the left for 4 counts
  9. This is one round. Practice 5–10 rounds

When to use it: Before meditation, yoga, or any activity requiring focus and presence. Explore our Yoga Philosophy guide for the broader context of pranayama in yogic practice.

Kapalabhati (Breath of Fire)

Best for: Energy, mental clarity, detoxification, awakening

Kapalabhati is an energizing pranayama technique that involves rapid, forceful exhales through the nose with passive inhales. It generates heat, clears the respiratory system, stimulates the digestive organs, and awakens energy in the body.

How to Practice

  1. Sit comfortably with your spine tall
  2. Take a deep inhale through the nose
  3. Begin rapid, forceful exhales through the nose — about one per second — allowing the inhale to happen passively
  4. Start with 30 pumps, then rest and observe
  5. Work up to 3 rounds of 60–100 pumps

Caution: Avoid if pregnant, or if you have high blood pressure, heart conditions, or epilepsy. When to use it: Morning practice for energy, before exercise, or when you need to clear mental fog.

Coherent Breathing (5-5)

Best for: Heart rate variability, chronic stress, emotional resilience, daily practice

Coherent breathing involves breathing at a rate of approximately 5 breaths per minute — 5 counts in, 5 counts out — which has been shown to maximize heart rate variability (HRV), a key marker of nervous system health and resilience.

How to Practice

  1. Inhale through the nose for 5 counts
  2. Exhale through the nose for 5 counts
  3. Practice for 10–20 minutes daily for best results

When to use it: As a daily meditation practice, during stressful periods, or as a foundation for deeper breathwork.
